How do I Export my Workflow Settings

I would like to know If I need to move my configurations from JIRA On Demand to JIRA(Premise) how do I export all the settings from JIRA on demand to access them on my now hosted version of JIRA?

They will be able to give you an XML backup of the database, which contains all the workflow definitions.

I assume they = Atlassian, through a technical support request? Or is there a quicker way?

Yes and yes. I doubt it. If you just want the workflow XML you can get that from the view workflows page, although importing it into another instance can be a pain.
